One of the keys to Quake, in teambased games or deathmatch, is map control. The single most important part of map control is controlling the key items on the map. You need to know the timings of all of these items on any map you are going to be playing.
The items and their timing:
Red Armor:
Value: 100 Armor points
Spawn: 25 seconds
Mega Health:
Value: 100 Health points
Spawn: 35 seconds
Note* There are exceptions on rare maps. Galang, for example, mega spawns every 60 Seconds.
Quad Damage:
Value: Triples hit points (despite the name, it does NOT quadruple)
Spawn: 2 minutes
Time: Lasts for 30 seconds
Note* One key difference in Quake 4 from Quake III is that all powerups are available at the beginning of the game.
Regeneration:
Value: Regenerates health every second on a sliding scale. If you are under 100 health it adds 15 hp every 'heart beat'. If you are over 100 it add 5 hp.
Spawn: 2 minutes
Time: Lasts for 30 seconds
Haste:
Value: Doubles player movement speed
Spawn: 2 minutes
Time: Lasts for 30 seconds

Madmark is right... Truecarnage is a nice looking website, but mistakes like this should be corrected immediately. It's november 2006 now and Armor Timing still isn't corrected.
